Science Facts

The effect of protein supplementation on resistance training-induced gains in muscle mass and strength in healthy adults

Researchers pooled data from 49 separate weightlifting studies (nearly 1,900 people total) to answer one question: does adding protein supplements to a weightlifting routine actually build more muscle and strength than lifting alone? Across all studies, protein supplementation significantly boosted both muscle strength and muscle size gains during resistance training. They also found a "ceiling" — around 1.6g of protein per kg of bodyweight per day, taking in more protein than that didn't produce extra muscle gains. What to expect: More muscle size and more strength gains than training without adequate protein — but only up to a point, after which extra protein is just extra calories, not extra gains.

Whey Protein Supplementation Associated With Resistance Training on Muscular Strength, Hypertrophy, and Muscle Quality

31 women (in their late 60s) took either 35g of whey protein or a placebo daily for 12 weeks while doing resistance training three times a week. Muscle scans (DXA) and strength tests were done before and after. Both groups gained muscle and strength, but the whey protein group gained significantly more of both. What to expect: Whey protein amplifies the results women already get from strength training — more muscle and more strength than training alone, though note this study population was older women, not young athletes.

International Society of Sports Nutrition Position Stand: protein and exercise

A panel of sports nutrition scientists reviewing all the best available evidence to issue official recommendations. Key takeaways: an overall daily protein intake of 1.4–2.0g/kg of bodyweight is enough for most exercising people to build and maintain muscle, and a single serving should ideally contain 20–40g of high-quality protein, spaced roughly every 3–4 hours across the day. They also noted that in women specifically, post-exercise whey protein significantly increased upper-body strength gains compared to a non-protein placebo drink.

Effects of whey protein on body composition, biochemical profile, and high intensity physical performances in well-trained endurance runners

Over an 8-week training period, well-trained endurance runners consumed 30g of whey protein immediately post-session; supplementation was associated with increased leg muscle volume and decreased whole-body fat mass, alongside reductions in circulating muscle damage biomarkers (ASAT, ALAT, CK, creatinine) indicative of improved recovery. These changes corresponded with measurable gains in high-intensity performance, including jump height, Wingate power output, and maximal aerobic speed — suggesting ergogenic benefits that extend beyond hypertrophy-focused training to endurance athletes.
